Warm-Up (5 minutes) Arm Circles Begin with feet shoulder-width apart. Extend your arms out to the sides and make small circles, gradually increasing their size. Continue for 1 minute to activate your shoulder joints. Leg Swings Stand next to a wall or sturdy support. Swing one leg forward and backward, keeping it straight. Perform 10 swings on each leg to loosen up your hip joints. Torso Twists With feet shoulder-width apart, twist your torso left and right, allowing your arms to swing naturally. Do this for 1 minute to prepare your spine for the upcoming exercises. Main Mobility Routine (20 minutes) Neck Mobility Sit or stand up straight. Hip Openers (World's Greatest Stretch) Step into a lunge position with one foot forward and the other back. Place both hands on the inside of the front foot, then rotate your torso towards the front leg, reaching the arm up to the ceiling. Hold for 10-15 seconds and switch sides. Perform 5-10 repetitions on each side for greater hip and spine mobility. Ankle Circles Sit or stand and lift one foot off the ground. Rotate your ankle in circles, first clockwise, then counterclockwise. Perform 10 circles in each direction for each ankle to improve ankle mobility. Dynamic Hamstring Stretch (Toy Soldiers) Stand with feet shoulder-width apart. Swing one leg straight out in front of you, reaching the opposite hand towards your toes. Alternate legs and perform 10-15 repetitions on each side to loosen your hamstrings. Cat-Cow Stretch (Spine Mobility) Get on all fours with hands under shoulders and knees under hips. Arch your back (Cat), then drop your belly and lift your head (Cow). Repeat for 1-2 minutes to mobilize your spine. 90/90 Hip Switches Sit on the ground with both knees bent at 90 degrees, one leg in front and one leg behind. Switch sides by bringing both knees up and over to the opposite side. Perform 10-15 repetitions to increase hip mobility. Deep Squat Hold Stand with feet slightly wider than shoulder-width apart. Lower into a deep squat, keeping your heels on the ground. Hold for 30-60 seconds, maintaining an upright torso to enhance hip and ankle flexibility. Quadruped Rock Backs Get on all fours with hands under shoulders and knees under hips. Sit your hips back towards your heels, then return to the starting position. Perform 10-15 repetitions to mobilize your hips and lower back. Cool Down (5 minutes) Deep Breathing Sit or lie down comfortably. Take deep breaths in through the nose and out through the mouth. Do this for 1-2 minutes to relax your body and mind. Corpse Pose (Savasana) Lie flat on your back with arms at your sides, palms facing up. Relax your entire body and focus on your breathing. Stay in this position for 3 minutes to fully unwind and integrate the benefits of your mobility session.
